How Much Protein to Build Muscle? The Right Target

Most people do not fail to build muscle because they missed a protein shake. They fail because their intake changes daily, their training lacks progression, and they expect a half-committed plan to produce a serious physique. Muscle growth responds to consistent inputs. Protein is one of them, but it needs to be set with precision.

If you are asking how much protein to build muscle, a productive target for most people is 1.6 to 2.2 grams of protein per kilogram of body weight per day. That range is evidence-informed, practical, and high enough to support growth when your training, energy intake and recovery are also in order.

The exact number is not a badge of honour. It is a tool. Set it properly, hit it consistently, then focus on the work that makes your body adapt.

How Much Protein to Build Muscle Per Day?

For a straightforward muscle-gain phase, start at 1.8 grams per kilogram of body weight per day. This sits comfortably within the effective range and gives you room to build a sustainable meal structure.

A 70 kg person would aim for around 125 g per day. An 85 kg person would aim for roughly 150 g. A 100 kg person would begin around 180 g. These are targets, not excuses to obsess over a single gram. Consistently landing close to your number matters far more than hitting it perfectly on Monday and abandoning the plan by Thursday.

You can use the lower end of the range, around 1.6 g/kg, if you are eating enough calories, training well and carrying a relatively higher level of body fat. Move towards 2.0 to 2.2 g/kg if you are leaner, dieting, training at high volume, preparing for HYROX, or simply find that a higher-protein approach helps control hunger.

For people with substantial body weight to lose, calculating protein from a sensible target body weight can be more practical than using current scale weight. A 130 kg beginner does not necessarily need to force down 280 g of protein daily. The goal is to provide enough amino acids to retain and build lean tissue while creating a plan they can execute for months.

Why Protein Matters, But Is Not the Whole Plan

Training creates the reason for your body to build muscle. Protein supplies the raw materials. Without progressive resistance training, additional protein is not a substitute for hard sets, sound technique and intelligent programming.

Your muscles adapt when they are repeatedly challenged beyond their current capacity, then given enough recovery to respond. That means tracking lifts, applying progressive overload, managing fatigue and using exercises you can perform safely and consistently. Random sessions, constantly changing workouts and poor form analysis create noise, not progress.

Calories matter too. Building muscle is generally easier in a modest calorie surplus, particularly for trained lifters. You do not need an aggressive bulk that leaves you softer, slower and less athletic. A small surplus, often around 150 to 300 calories above maintenance, is usually enough to support a controlled gain phase.

There are exceptions. Beginners, people returning after time away, and individuals with higher body-fat levels can often gain muscle while losing fat. But recomposition still demands structure. Protein alone cannot compensate for under-recovering, under-training or chronically undereating.

The Best Protein Target for Your Situation

Your protein target should reflect the phase you are in, not a generic rule pulled from social media.

If You Are Trying to Gain Muscle

Use 1.6 to 2.2 g/kg daily, with 1.8 g/kg as an excellent starting point. Pair it with a controlled calorie surplus and a training programme built around measurable progression. If body weight is not moving at all over several weeks and performance is stagnant, the issue may be total calories rather than protein.

If You Are Losing Fat While Protecting Muscle

Aim nearer the top of the range, usually 2.0 to 2.2 g/kg. A calorie deficit makes muscle retention harder, especially when you are already lean. Higher protein helps preserve lean mass, improves fullness and makes adherence more manageable.

The mistake is slashing calories hard, adding excessive cardio and hoping protein will save the process. It will not. A moderate deficit, quality resistance training and sufficient recovery protect your performance far better.

If You Train for HYROX or High-Volume Conditioning

Protein still matters, but your carbohydrate intake deserves equal respect. Hard running, sled work, intervals and high-volume strength sessions are fuelled largely by carbohydrate. Going excessively high on protein can crowd out the carbs needed for output, recovery and repeatable training quality.

Keep protein in the effective range, then allocate enough carbohydrate around demanding sessions. An athlete who hits 220 g of protein but cannot train hard is not following an elite protocol. They are mismanaging their fuel.

If You Are Over 50 or Returning From Injury

A target around 1.8 to 2.2 g/kg is often useful, particularly when appetite is lower or training volume has been reduced. Older adults can benefit from deliberately distributing protein across the day rather than leaving most of it to dinner.

During rehabilitation, protein supports tissue recovery, but loading decisions still need to respect the injury. Do not use nutrition as permission to rush progression. Stronger movement patterns, controlled exposure and patience are part of long-term athletic longevity.

Does Protein Timing Matter?

Total daily protein is the priority. If you only fix one thing, fix that. Once daily intake is consistent, distribution can improve the result.

Aim for three to five protein-containing meals across the day. For most people, 25 to 45 g of high-quality protein per meal is a practical range, adjusted for body size. This gives your body multiple opportunities to stimulate muscle protein synthesis rather than relying on one enormous evening meal.

A post-training meal is useful, but there is no need to panic if you cannot eat within 20 minutes of your final set. Have a protein-rich meal within a few hours either side of training and make sure the rest of the day supports your target. The full day wins.

Before bed, a protein-rich snack such as Greek yoghurt, cottage cheese, milk or a casein shake can be helpful if it makes reaching your total easier. It is optional, not magic.

Food Quality, Supplements and Practical Execution

Protein powder is convenient. It is not compulsory. Chicken, lean beef, fish, eggs, Greek yoghurt, cottage cheese, milk, tofu, tempeh, lentils and beans can all contribute to a high-protein diet. Animal proteins generally provide a more concentrated source of essential amino acids, but a well-planned vegetarian or vegan approach can still support muscle growth.

If most of your protein comes from plant sources, aim towards the higher end of the daily range and include varied sources across meals. This helps cover the amino-acid profile without turning every meal into a mathematical exercise.

Use shakes when they solve a real problem: a rushed morning, a long commute, low appetite after training or difficulty reaching your target from food alone. Do not use them as a replacement for meals built around fibre, micronutrients and enough total energy.

The most effective setup is usually boring in the best possible way. Choose several meals you enjoy, know their protein content, repeat them often and adjust portions to suit your target. Consistency beats novelty when physical results are the standard.

Common Protein Mistakes That Stall Progress

The first mistake is treating weekdays and weekends as separate nutrition plans. Five disciplined days cannot fully offset two days of missed meals, takeaway-heavy eating and no awareness of intake.

The second is chasing extreme numbers. More protein is not automatically more muscle. Once you are consistently in an effective range, the return on forcing extra protein is small. You may simply reduce carbohydrate intake, upset digestion or make adherence harder.

The third is ignoring the scale, training log and recovery markers. If your strength is rising, body measurements are moving in the right direction and you are recovering well, your protocol is doing its job. If none of those markers improve, assess the entire system rather than reflexively adding another scoop of whey.

Finally, do not confuse high protein with high effort. Building muscle requires training close enough to failure to create a stimulus, using good technique and progressing over time. Nutrition supports the adaptation. It does not create it in isolation.

Turn the Number Into Results

Start with 1.8 g/kg, maintain it daily for two weeks and assess your execution honestly. Are you hitting the target? Are your lifts progressing? Are calories aligned with fat loss, recomposition or muscle gain? Are sleep and recovery good enough to support the demand you are placing on your body?
